The 7-Day Step-Up Challenge That Restores Leg Power After 60

As you age, leg power and raw lower body strength go downhill. Daily activities that were once effortless, like climbing stairs, catching yourself when you trip, and getting up out of a low chair may now be more challenging than you’d care to admit. Research shows that maximal muscle power declines by roughly 2.2 to 2.4 percent per year in adults over 60, nearly twice the rate at which strength itself declines.The good news? You can increase your leg power with one simple lower-body strengthening exercise: the step-up.

What makes the step-up so effective for lower body strength is that it mirrors real life movements like walking up stairs. Doing them repeatedly for a week with small, incremental improvements (a few more reps here, a touch more speed there) can add up to a significant increase in leg power.

To help you get started, we chatted with James Brady, CPT, a certified personal trainer at OriGym, who designed a seven-day step-up plan to help restore leg power after 60. All you need is a low, stable step and a handrail or sturdy support nearby. Keep reading for the weekly plan and detailed step-by-step instructions.

Day 1: Build the Foundation

 

To kick things off, we’ll focus on building a strong foundation for getting used to the step-up movement pattern. “Placing your whole foot on the step and pushing up through the leading leg teaches the movement the right way from the start,” explains Brady. “Keep a handrail or sturdy support nearby for balance.”

How to do it:

  1. Stand facing a low, stable step with support within reach.
  2. Place your whole foot flat on the step.
  3. Push through the leading leg to stand tall on the step.
  4. Lower yourself slowly back to the floor.
  5. Aim for three to four sets of 5 step-ups per leg.
  6. Rest for 45 to 60 seconds between sets.

Day 2: Add a Rep

Day two nudges the volume up slightly and sharpens your focus on technique. “The goal is to push through the working leg rather than borrowing momentum from the back foot, which places more of the effort on the thighs and glutes,” says Brady. “Those are the muscles that supply much of the strength you use for stairs and standing.”

How to do it:

  1. Set up facing a sturdy step with support nearby.
  2. Place your whole foot on the step.
  3. Push firmly through the working leg to rise without pushing off the back foot.
  4. Lower slowly with control.
  5. Complete 6 step-ups on each leg for three to four sets.
  6. Rest for 45 to 60 seconds between sets.

Day 3: Introduce Some Speed

Day three brings in the first hint of power by speeding up the “up” movement while keeping the way down slow and controlled. “Moving with more intent on the upward drive is what begins to develop muscular power, not just strength,” explains Brady. “Keep the descent measured so you stay in control the whole time.”

How to do it:

  1. Set up facing the step with support nearby.
  2. Place your whole foot on the step.
  3. Drive up a little more quickly through the working leg.
  4. Lower slowly and with control.
  5. Perform three to four sets of 7 step-ups on each leg.
  6. Rest for 45 to 60 seconds between sets.

Day 4: Ease Back to Recover

Day four is intentionally lighter to allow you to rest up from the progress you’ve made. “Dialing the workload back keeps the movement familiar without piling on more stress, and it gives your legs a chance to recover before you progress again,” says Brady. “Recovery days like this are part of the plan, not a break from it.”

How to do it:

  1. Stand facing the step with support nearby.
  2. Place your whole foot on the step.
  3. Push through the working leg to rise with control.
  4. Lower slowly back to the floor.
  5. Aim for two to three sets of 5 controlled step-ups on each leg.
  6. Rest for 45 to 60 seconds between sets.

Day 5: Increase the Volume

Day five bumps you up to eight reps per leg, with the emphasis on posture and smooth movement. “Keeping your chest upright and driving your body upward smoothly is what keeps the exercise purposeful,” explains Brady. “It should feel like work, but never rushed or unstable.”

How to do it:

  1. Set up facing the step with support nearby.
  2. Place your whole foot on the step.
  3. Keep your chest upright as you drive smoothly up.
  4. Lower yourself with control.
  5. Complete three to four sets of 8 step-ups on each leg.
  6. Rest for 45 to 60 seconds between sets.

Day 6: Add a Set

Day six introduces an additional set, which increases the total work while helping you hold good technique throughout. “Breaking the reps into two rounds with rest in between lets you keep each rep clean rather than letting form slip as you fatigue,” says Brady.

How to do it:

  1. Stand facing a low, stable step with support within reach.
  2. Place your whole foot flat on the step.
  3. Push through the leading leg to stand tall on the step.
  4. Lower yourself slowly back to the floor.
  5. Aim for four to five sets of 5 step-ups per leg.
  6. Rest for 45 to 60 seconds between sets.

Finish Strong

“Push up firmly, lower under control, and use support whenever you need it,” advises Brady. “The aim after seven days isn”t dramatic strength gains, but to establish a safe foundation you can keep developing over the following weeks.”

How to do it:

  1. Stand facing a low, stable step with support within reach.
  2. Place your whole foot flat on the step.
  3. Push through the leading leg to stand tall on the step.
  4. Lower yourself slowly back to the floor.
  5. Aim for three to four sets of 8 step-ups per leg.
  6. Rest for 45 to 60 seconds between sets.
